This week we are going to do two sets of intervals. Let's call them Death Spirals. They are a series of intervals starting at 2 min and decreasing by 15 second increments down to the last 15 second interval, with equal recovery periods. We'll recover and do the set again. That's it, but it should be enough.
My hamstring is feeling better so I'll be on the bike making myself do this workout along with you.

OK, team:
Here's the workout for Tuesday night. We're trying something different this week. We are doing what I'm calling Max Power Intervals. These intervals are intended to increase your maximum fitness level. Some people call them VO2 max intervals. These intervals are characterized by very hard efforts, pretty much as hard as you can give, followed by a recovery period which is longer than the hard interval. You want to be fairly recovered so you can give another max effort the next interval. If you fade toward the end of these intervals, that is okay because it means you gave all you had. We will do 4 x 2 min max power intervals, 4 x 90 second intervals and 3 x 1 min intervals. Not a lot of time doing intervals but these are all out, so it's a lot of work.

Ok, the WX is going to be mega-cold, mega-windy tomorrow, so to get some quality training time in we'll have the VeloSalon (training center) open at 9 a.m. Thanksgiving morning. This will be unstructured training, so you can do whatever you feel like you need. If the group wants we can put in a Spinervals workout and do that, or we can listen to music, chat, and ride. We'll keep it open until about 11 a.m.

You've received solid advice from other team mates, especially Russ, so don't muddy the waters with 3" rollers! The 3" rollers will not provide enough resistance for power/max efforts.
In a nutshell, we coaches recommend two options;
1) Kreitler 2.25" rollers (DynoMite) less expensive, easy to transport & store and provide sufficient resistance without a fan/fly wheel attachment. As others have mentioned, you will want to provide an electric fan for your work outs.
2) Kreitler 4.5" rollers (Challengers) with Headwind fan & flywheel attachment, this is the same setup as used at the roller races, so it allows you to train/dial-in specifically for the roller races. More expensive, bulkier to transport & store, no need for an additional fan.
As Russ mentioned, save yourself some $'s by getting poly end caps for either option, you'll notice no difference in performance between the alloy & poly and both are warrantied for life.
If your a high roller (no pun intended) like Coach Catron, he has both styles! The race set-up he leaves at home for his home workouts and the 2.25" DynoMites that he transports to practices/races. The team has both styles for you to barrow to help make your decision.

Should you be necessarily out looking for one type or another? Isn't part of the gravel adventure to discover new roads and what they have to offer? Plus one thing about gravel roads is the surface changes almost daily so a nice smooth road can become rough and gravelly if the county decides to grade it or add new gravel.
One thing you should look for and will probably find are hills. Gravel roads offer nice hilly options because the road builders haven't bothered to level off the hills and fill in the gullies. You will find steeper hills on gravel roads than on paved ones.
Another bonus of gravel, you don't go as fast so you don't generate as much wind chill, especially on cold days.
Gravel road riding became in vogue when mountain bikes became popular and now cross bikes have heightened the interest. Also, the more paved trails there are on flat railroad beds, the more we need variety.

The roller races use the biggest roller size. 4.5 inches. AND the headwind unit completely open AND the flywheel. But trust me, get the smallest size rollers. The 2.25 inch size. Randy Catron has these. You do not need the headwind or flywheel with these to get enough resistance. Ask Randy to try them out on Tuesday night at the hair salon. Julie and Cindy have the 4.5 inch size rollers so try them out too. I think they both have the headwind and maybe the flywheel too. You can disconnec these to see how much resistance there is with just the rollers.

If you do go with Kreitler rollers, I recommend the Challenger 2.25 rollers.
Formerly known as the Dyno-Myte rollers. The smallest diameter rollers Kreitler
makes. Randy Catron has this model. They have enough resistance without the
headwind fan or flywheel attached. And they are smaller and lighter to carry.
I have the large diameter Kreitler rollers. They have no resistance without the
fan attached. And if you go with Kreitler, the Challenger model with
plastic/carbon end caps are just as good as the higher priced Alloy models with
aluminum end caps. Only difference is the end caps.

We're having an information and signing meeting tomorrow (Sat, Nov. 21) at 2 p.m. at Bike World on Douglas. I've have two sets of rollers. The first set are from Cyleops and cost in the mid $200 range. They worked fine and still get used occasionally. The pluses are price and size. The minuses are not enough resistance for really hard workouts and the need for a fan to keep you cool.
The second set and my favorites are the Kreitler with killer headwind and the flywheel. These are fantastic. Smooth, have the capability for a range of workouts from recovery ride to the max effort and the headwind unit provides a great stream of air for cooling. No need to lug around an electric fan.
My recommendation is if you can swing the price the Kreitler's are well worth the money.

I know its a rival team event. But its a fun event. Paul and I did it last year.
Maybe it is because of Cyclocross, but I
don’t believe in rival teams after road season is over with. At
Sunday’s race at Spooky Cross, a member Rasmussen’s team went and
got his Cross bike for me after I broke a chain link on mine so I could finish
the race. Granted he use to ride for DMOS, I also had a member of All 9
Yards offer to let me use his wheels when mine were untrue and rubbing on my
brakes. These are some of the things I love about Cyclocross. It
gives you a chance to mingle more with guys and gals from the other teams and

Since I have brought up Cyclocross.
I have a request for those going to Jingle Cross. As you have noticed at
Spooky Cross and State Cross last weekend, Scott Sumpter and Julie have had
their RV parked close to the Start Finish lines and have been providing a
hospitality tent with food and drinks for anyone to enjoy. They will
again have it parked and set up at Jingle Cross doing the same thing. I
was talking to Randy about this at Saturday and we think it would be a nice
jester from Team DMOS if we bring things to add to their tables so they do not
have to provide so much. There will be outlets for crock pots and any
type of bars or cookies go over great as well. Drinks are good too, beer,
pop, water, hot water for hot chocolate mixes….. Let me know if you
think you will be able to bring something to share and I will let Scott know
what to expect from us.

Just wanted to follow-up on Coach Ertl's message to make sure everyone receives it since we have several new riders. Remember, the clothing sizing kit is going back at the end of the month, so make sure you attend one of the next two practices if you want to try on clothes. This Saturday at 2 p.m. at Bike World Urbandale is a team inforamtion meeting if you have friends who want to know more about the team and what we do. We also have team practice available on Thursdays at 7 p.m., these are open practices.

Here is a partial and selected schedule of 2010 racing and cycling events. Use this as part of your plan, but know that these dates can change or be cancelled. I'm not listing them all..you can check out SKED on www.bikeiowa.ORG that has the sanctioned races, Bikeiowa.COM list rec rides, also some CX races and occasionally some other races.
These are the races and camps, but some of our riders will also do the HyVee Tri and other tris, TOMRV, Triple Bypass, RAGBRAI, Omaha Race Weekend, and possibly other regional races. We may also add an Iowa base camp into the schedule for early spring (after Arkansas). This doesn't included the Elkhart Races, Altoona Race, or occasional RLAGs at Union Park. So, many, many opportunities to race again in 2010! We're also planning trips to Blaine, MN to ride on the wooden 250m velodrome (42 degree banking), as well as trips to Cedar Rapids to participate in "Night at the Oval" at Hawkeye Downs Raceway. There will rarely be a week when there isn't a training or racing opportunity. We may not make it to all of these races, but these are all races or events we should consider.

For what it’s worth, I was about
205 pounds with 16% body fat about a year ago. Going into the peak of my
season this year when I did the Pigman Half Ironman Triathlon in August, I was
192 pounds and 10% body fat. My tri coach expects I’ll be down to at
least 185 next year. Three years ago I used to weigh 225 and played football
for Buena VistaUniversity… bike racing and
triathlons weren’t even in my vocabulary. So just like Coach Ertl
said in his article, “spend enough time in the saddle and watch what you
eat and over time you will shrink.”
