--- Week's Training Details ---
06/19 Swim. 2000 yrds.  200, 400, 800, 400, 200.  Splits: 2:52; 2:56, 3:05 (6:01); 3:00, 3:01, 3:08, 3:08 (12:17); 3:09, 3:09 (6:18), 3:07.  Wore new suit (jammer) which significantly reduced drag and lowered my average 200 split 0:08 per 200, 0:01 per length.  I felt comfortable and strong. [none]
 
06/20 Run. 5.0 mi in 39:22 (7:52). Feeling tired, and stress.  I just needed an easy recovery run.  I found my pace increasing as I went. [heat, stress, tired].
 
06/21 Bike.  Endurance ride.  30.3 mi in 1:43:09 (17.6 avs).  I rode 20 flat miles at a comfortable speed and finished off with a 10.3 mi loop of major hill climbs and rolling hills.  I was half surprised, and half relieved to find what I thought was a 10 mi loop was actually 10.3 meaning that some of my 10 mi runs were not as slow (and thus frustrating) as I was led to believe.  [heat, hills]
 
--- Week's Commentary ---
I felt great during my swim work out and encouraged by the progress.  For the week however, I was starting to feel the early signs of over-training.  I wasn't getting the rest I needed (not sleeping well, mainly), I was dehydrated (and constipated). I've been working hard and we've had a very hot early summer which has had an accumulative effect on me.  So I took it easy this week in my run and bike, and ultimately limited the number of workouts.
 
The weekend was extremely busy with lots of running around getting things ready for vacation, the upcoming triathlon, and supplies to fix computer.  The plan was to go to the Ceasar Creek lake to get an open-water swim and then drive the bike and run courses.  We made it to the park but for a number of reasons we only checked out the layout of the transition area, the temperature of the water (fine), and drove the courses.  The bike will be rolling hills and the trail will be largely gravel and paved trail with significant shade cover.
 
Some realizations I came to while studying my training this week was that I need more variety and a more detailed training plan for my swimming and biking.  In comparison to my running, I have limited experience and mastery of these disciplines and I realize I don't approach them with the same discipline as my running.  I'm still making great progress, but my plan for next year is going to have to be much more detailed, and planned out to better incorporate periodization and timed peaking as I plan to go up in distance.

My goals were to better last year's time of 34:13 and break 32:00.

Mile 1: 7:57
Mile 2: 8:07
Mile 3: 8:12
Mile 4: 8:30

Total: 32:46

I had run a 5K at 7:57 pace several weeks ago, but I knew my training
had fallen off a bit since then, so a 32:00 was a bit of a stretch.
Plus this course has a lot more uphill than the 5K course I ran.

Pretty happy with my time, it was better than last year, but my hopes
of a sub-50 Peachtree Road Race 10K are probably gone.  Especially
considering that work will be crazy between now and July 4, made worse
by the fact that I am going out of town for a week for a wedding
starting on Friday.

Oh well.  I should still be able to beat last year's Peachtree time,
which was somewhere around 55:00-56:00.

06/11 Run. 5.0 mi in 38:16 (7:39).  1 mi w/u, 4x800 hard w/ 400 recoveries, 1 mi c/d. [sore groin]
 
06/11 Bike. 34.6 mi in 1:57:57 (17.6 avs).  Late afternoon ride.  Intended to go for a longer, relaxed ride, but found myself wanting to push at times.  Felt really good.  90F, but found myself in the shade much of the time.  Averaged 18.8 mph for the first 30 mi, then the long climb, heat, sun, lack of water, and head wind broke me.  I went through a lot of water.  Great ride. [hot, hill climb].
 
06/12 Swim.  1600 yrds doing 4x400 in 6:20, 6:24, 6:22, and 6:26 (averaging 3:11.5 200's).  I really focused on good form and gliding.  When I thought about all of the drag I experienced last week I figured I'd focus on form and see if I could use the pull to streamline myself i the water.  It went well, significantly dropping my pace down to normal levels, but I did feel like I worked harder and was breathing heavier and sweating more.  [drag, tired]
 
06/14 Run.  Ran 4.0 mi in 29:58 (7:29).  I cut this run a mile short due to pain and discomfort with right leg.  Coaching my wife and her friend(s) through a track workout on Thursday nights and doing my own track work.  My wife said it looked like I was limping so I definitely had a hitch in my stride... this of course bothered me both mentally and physically.  I was also fighting gas cramps from running in the heat so soon after eating dinner.  Never felt in a groove despite nailing my 3x800 target splits before calling it a night.  [heat, cramps, and R-leg]
 
06/16 Run.  5.1 mi in 36:07 (7:04).  Ran a mile w/u and removed new insert as it was not helping.  Ran 5K (Run for the Poor) in 19:37 (6:18, 6:23, 6:23, 0:31) taking 2nd in AG, 8th OA.  Ran mile c/d.  Felt really good in my return to the 5K after two year lay off.  [heat]
 
--- Week's Commentary ---
Felt great about my longer bike ride this week on Monday (took day off from work).  I struggled with some of my speed workouts due to the heat or discomfort challenges with my right side but still hit all of my target 800 splits, so I had to feel good about that.  Running a decent 5K as relaxed and controlled as I did also was a boost.
 
The pool was suppose to be closed for roof repairs but the project got delayed and I was delighted to get back in the pool and try to work on my technique and form.  I did get a new racing jammer swim suit this weekend (so the days of extra drag in the water are gone) but I'm encouraged I worked some things out.
 
I did some stretching to continue to work on the R-side.  Still working it.
 
I also bought Joe Friel's The Triathlete's Training Bible 2nd Edition (which I really won't be applying to this year's training but will hopefully lead to smarter training for next year when I go for the next longer distances) and got a new bike helmet with only three weekends until my first triathlon of the season.  I still would like to find the time to get on the bike twice a week.  One flat ride and one ride on some hills, but that still proves to be a challenge.

Rengaw ~ Good luck in your race this weekend.  I'm running my first 5K
in a very long time this Saturday and I'm anxious to see how I do.  My
running season is for the most part over as I'm well into preparing
for tri-season, but I hope to see how my speed work is coming along.
Running a 5K at the end of a Sprint Triathlon is more challenging than
I ever thought it would be.  I'm hoping that the speed work will help
tired legs, and that transition off the bike to running.

Keep running (and have fun preapring for your fall marathon(s))...

I did not get selected in the lottery.  Just as well, I guess.  I am
not sure I have it in me to train for another marathon this fall.
Although I am still considering training for the Atlanta Marathon.
That way, if things go badly, I can always switch to the half.

The last six weeks or so I have run four days a week.  But this week I
cut my Saturday run short and did not run on Sunday because my leg
hurt.  I think it was my shoes.  I bought new ones yesterday and ran
last night.  My leg feels fine now.  I guess I am still getting used to
training at 190-195 pounds when I used to train at 172-182 pounds.  The
shoes don't last as long.

Excited about running the Father's Day four miler on Sunday.  I ran it
in 34:13 last year.  My goal this year is under 32:00.

4.0 miles on flat trail & hilly streets in 25:13 (6:18). 82%PE
60º w/58%, 45DP, S @ 9, cloudy.

1st in AG, 8th of 182 OA.

This is another race I like to run. The race director is a training
partner (2:47:09 at Newport last week!) and race proceeds go to our
high school CC & track booster club.  But, still uncertain my
congestion is a symptom of the cold I had, or as occasionally
happens just asthma symptoms.  My asthma medication has some effect,
and my easy runs during the week have gone OK, so I decide it is
safe to run a fast race, but start easy just in case. I had seen
Steve Israel warming up, so I assumed there was little hope to win
my age group this year. Except last year, Steve has probably won our
age group the previous 10 years. The first mile was a little slower
than I would have liked. Then I saw Steve ahead, but not as far
ahead as I expected.  It was like a cougar spotting a lame deer in
the herd – I was after him. I picked up the pace and supposedly
recorded a MHR of 193 during this mile. The 2nd mile has a couple
tough hills, but I hadn't recalled more than 180, and backed off
slightly at that. 193 is over my best track test of 188, and I
wasn't close to puking, so probably a glitch. But, I had closed the
gap to less than 20 yards and stayed there for the 3rd mile, making
my move with just under a mile. I thought I picked it up, pushing my
HR to my target of about 90%, but my splits show I was steady and
Steve dropped off the pace.  Bottom line – getting a good position
in middle of race made it possible.

Statistics:
3:43:03 (8:31) 72% PE,
Finished 7th of 52.
Winner was 3:17:04.
Weather at start: 64º w/56%, 48DP, NW @ 7, Clear.
Weather at finish: 72º w/44%, 49DP, NW @ 9, Clear.

This may have been my slowest marathon ever, but not my worst
experience.  I ran all the way, not counting several minutes goofing
off at aid stations, and recovered quickly after the race, able to
walk without Katie's help.
Everybody felt the effect of the weather this year. Not as bad as
your Georgia marathon, but 72 deg with sun bearing down is hot for
us in Seattle at this time of year. And, a breeze was in our faces
all the way. Although it was light and a cooling effect, it added to
the effort.
My own excuse for not winning it this year, besides the obviously
reduced training, was a nagging cold the past couple weeks. Due to
some favorable history, a fun low-key marathon, and the race
directors being good friends, I really wanted to run this marathon
though. After a week of no running, a test run Friday showed my
heart rate in normal range, so I
The plan was to go easy and be prepared to drop out if heart rate
wasn't "normal". If it was going well, log a good workout and have
fun. The race started well, and I joined Phil, a good friend.
Running with Phil the first half helped me stick to my plan, as I
was anxious about the pace of 8:15, and heart rate was below my
usual target. However, the last 6 miles showed my stamina was
reduced as my heart rate climbed to my typical last 6 mile target of
80%, even as I slowed the pace to 8:50 to 9:00.
It was a tough, but good and mostly fun workout, and helped me get
back into consistent running (knock on wood!).  Without the HRM, I
probably wouldn't have tried.

Thought I could sneak in a race without you knowing about it,
considering you would be busy packing. Hah - should have known, not
only would you find out, but would let me know you know.

Thanks for choosing a decent picture, and the nudge to do a race
report. It's in the mail. Might even do one for Sunday's 4 mile race,
which went better - 1st in AG.

06/04 Run. 5.0 mi in 37:39 (7:31).  Late morning run (worked from home) with some rolling hills.  Felt good, light, and positive about this run.  Having some good tunes playing helped.  Would like to have more runs like this one. [none]
 
06/05 Bike. 25.1 mi in 1:22:08 (18.3 avs).  Late afternoon ride.  It was very hot.  I felt like I was pushing during large portions of the ride in order to finish with a decent avs knowing I had a long hill climb back home.  Spent considerable time between 20-22 mph which was very encouraging.  I normalized this ride to 25 mi for a periodic Fitness Test result and recorded a 6:21 improvement over the last test back on March 22. [hot, hill climb].
 
06/06 Run.  5.0 mi in 36:58 (7:23) 1 mi w/u (7:47), 6x800 (2/3 hard, 1/3 recovery) 3:33, 3:33, 3:36, 3:44, 3:36, 3:43, 1 mi c/d (7:21).  I felt good and loosened up early in the first mile.  My knee seems to give out during speed work around the same time (temporarily) during the 4th interval. [hot, knee]
 
06/07 Swim.  Planned on 2400 yrds, but stopped after 2000.  1x800, 2x400, 4x100.  200's: 3:09, 3:20, 3:24, 3:21 (13:15); 3:16, 3:19 (6:35); 3:16, 3:27 (6:43). 100's: 1:34, 1:34, 1:35, 1:32.  Water was warm (for evening kid's swim lessons), and my new swim trunks produce considerable more drag than the old ones.  The pool is scheduled to be closed for approximately two weeks for roof repairs.  [warm, increased drag]
 
06/09 Run.  5.0 mi in 38:58 (7:47).  Relaxed morning run with some tunes going. [none]

A solid week of training.  It certainly helped manage the stress.  I feel like I am acclimating well to the heat.  I'm trying to stay well hydrated.  Not sleeping as well or restfully as I'd like.
 
I'm looking forward to the upcoming 5K race next weekend, and curious to see how I will do.  I have had seven consecutive weeks with a sub-8:00 average pace which I don't know that I have ever done before.  Albeit my weekly average is only in the teens, I have primarily focused on quality speed work mixing up the intervals to focus on speed, and strength in my run in preparation for tri-season.
 
I did yoga once this week, and could use a little more to work out some kinks in my shoulder and neck.

05/28 Run. 4.8 mi in 37:04 (7:43).  Ran to Blockbuster to return some movies and back.  Then I did 4 hard intervlas and a hard 400.  It was a beautiful morning, I felt light, smooth, and strong. [none]
 
05/29 Swim. 1600 yrds via 4x400 with an average 200 split of 3:12.  200's: 2:59, 3:12 (6:11); 3:11, 3:17 (6:28); 3:14, 3:16 (6:30); 3:11, 3:14 (6:25).  For some reason I was sore before I even started swimming this morning?  I had different goggles than usual and had some leakage problems (I hate that). [sore ribs, water leakage].
 
05/29 Run.  5.4 mi in 44:53 (8:18) cross country style at the soccer fields.  The plan was 10x.6mi loop, but twisted my knee during my 8th lap and decided to call it off after the 9th.  Lap splits 5:29, 5:11, 4:49, 4:52, 4:53, 4:50, 4:45, 5:08, 4:54.  It was very hot and sunny, just dripping in sweat.  [heat, R-knee]
 
05/30 Bike.  13.2 mi in 42:48 (18.5 avs).  I mixed in two 2-mi intervals on a trail ride before needing to ride over to the soccer complex for oldest's soccer game.  Other than my allergies burning my eyes out and the heat, this was a good, short ride.  [heat, allergies]
 
05/31 Swim.  I had the rare opportunity to go to the pool with my wife and work with her on some technique and did some drills with her.  No serious swimming. [none]
 
06/01 Run.  5.0 mi in 38:12 (7:38).  I ran 6x800 intervals, each was hard for the first 2/3, and recovery on the last 1/3.  I was working from home and got an early start so I could take a mid-day run.  It was very hot, the last two recoveries were rough.  88F/36%H, and sunny. [hot]
 
--- Week's Commentary ---
A good week of training.  I felt strong and smoother in the run as I continue to transition out of the orthotics.  My swim was normal on Tuesday and got some good drills and quality time with my wife on Thursday.  The bike went really well, albeit hot and my eyes were burning.  I would like to get more time on the bike but it has been difficult to squeeze in.
 
I did some yoga and road the mountain bike a couple of times to run some short errands instead of driving to get some bike time and save on gas <smile>.
 
My oldest told me this week that she would like for me to train her for the Disney Kid's Triathlon... we are going to shoot for 2009 and do some local ones first to get some "practice" <smile>.

--- Week's Training Details ---
05/22 Swim. 1850 yrds with an average 200 split of 3:12.  This was my periodic Fitness Test Swim.  I swam 1650 in 26:30 (3:12), 11 secs slower than last time.  I struggled with water in my goggles early on, after clearing them out and getting a good seal (tough to do on the swim, but good practice) I settled into a more consistent pace than last time.  (200's: 2:59, 3:12, 3:12, 3:15, 3:15, 3:16, 3:14, 3:17, 0:46).  I finished up with a 200 cool down dong various drills before hitting the showers. [water in goggles]
 
05/23 Run.  4.5 mi in 33:44 (7:29) at the track.  1 mi w/u (7:51), 1 mi of 100 hard on straight aways, 100 recoveries on turns (6:53), 1 mi of 200 hard + 100 recoveries (7:09), 1 mi of 400 hard 200 recoveries (7:20), finished run for c/d.  Very hot, sucking wind hard in last 2 mi so cut a little short.  Still w/o orthotics, wtih extra R-heel insert which was a little better.  [heat, R-knee]
 
05/25 Run.  5.0 mi in 37:31 (7:30).  Ran 3.0 mi easy (7:54) and 2.0 mi over 8 hard stride intervals (6:54) on .25 mi stretch of road. I got an early start for 3.0 miles before meeting up with my wife and getting her started on her intervals before I did mine.  Had a lot of fun running together and seeing each other during our individual workouts.  [none]
 
05/26 Bike.  15.4 mi in 1:00:00 (15.4 avs).  Wife and I rode down to the bike trail, then went our own ways for 30 mins.  I felt like I was working way to hard for the output I was getting.  Eventually stopped to inspect my bike and found that some how my rear tire was not set in the holds correctly and my back tire was rubbing against the rear stays.  After adjusting I felt like I dropped a ton of draf (sigh of relief).  I managed to get in about 20 good minutes out of the 30 before it was time to meet my wife back at the trail head for the long climb back home.  Fun to ride with my wife, beautiful morning, a struggle with the rear wheel but resolved.  Guestimated on the time and distance (since I removed the computer after stopping to check my wife's brake on the climb back and forgot to re-attach it.  She forgot to reset hers until part way into the ride, so we laughed as we tried to piece the ride data together between the two of us. [rear tire rub]
 
--- Week's Commentary ---
What a crazy week which ended with a lot of cook outs and long days spent with family.  Managed to get in a good swim, a couple of runs and a ride.  The highlight had to be the quality time running and biking with my wife, what a rare treat.
 
I'm still adjusting in my running to not wearing the orthotics.  By in large the hip, hamstring and knee pain I was feeling has subsided.  However, I've got noticably more, yet predictable, calve pain, and some occasional knee pain due to the change.  I'm trying to keep the amount of running light and gradually build as I make the adjustments and continue to stretch.
 
The plan is to continue quality speed work on the run (improve speed), consistent form for longer intervals in the swim (improve discipline), and building a base on the bike (improve endurance).
 
I haven't been sleeping well for a few weeks now.  It would be nice to figure that out, and feel rested one of these days <smile>.

Ø       Wed: Non-Starter ~ Mizuno R&D event: The technicians conducting the tests were here from Japan. Their English was weak and I've forgotten most of the Japanese I knew (was there in the 50/60's). However, we got along well. The event consisted of high speed filming for slow motion analysis (with those little dots up your heel, ankle, leg, etc.) and computer imaging of one's biomechanical efficiency/inefficiencies. This was accomplished while free standing (leg alignment), full squats (knee rotation) and jogging on a treadmill (barefoot for all, then w/ running shoes). I didn't learn anything new, just confirmed that I have bad knees (internal rotation), low arches, straight legs, and a neutral mid-foot landing and toe-off. They were surprised to learn I don't over-pronate because of my low arches. The tests also confirmed that my leg strength is so good it eliminates the expected knee rotation while running. They were very surprised by this, so they had me repeat both jogging tests. I also learned what the Fall 2008 shoe modifications will do to the models I wear: Precision - will become lighter and lower. The Idaten will be replaced by the Spacer (which it replaced!). And both will become lighter and more flexible. Slacker Factor: Late realtor caused me to miss another run.

Ø       Thu: Recovery ~ 8.1 miles on flat trail & road in 1:07:51 (8:23); 65-70% = 6:35, 70-75% = 25:54, 75-80% = 28:00, remainder under 65% for 73%PEavg. 68º avg w/ 73% humidity & 54º dewpoint. Slacker Factor: Contractor.

I need to lose a few pounds but I assume you wouldn't recommend your
new method. I tried the travel and catch a cold method this week,
and it backfired - added a couple more pounds to the ones added
while you weren't looking.

Anyone in the Atlanta area knows what I am talking about.  The smoke
from the south Georgia wilfires has wafted into metro Atlanta.  It
smells like buring wood outside, it is pretty hazy in areas, and
Atlanta is going to exceed its soot levels.  I am guessing I should not
run outside today.

I am probably going to run inside on the treadmill, if the treadmill
crazies at the YMCA aren't using them all!

--- Week's Training Details ---
05/15 Swim. 2400 yrds with an average 200 split of 3:11.  I felt really good during this ladder (2x200, 1x400, 1x800, 1x400, 2x200) , except for the 3rd 200 of the 800 where I struggled with my breathing a little bit (sinuses), but eventually things smoothed out and I relaxed and was back in good form.  3:00, 3:06; 3:09, 3:11 (6:20); 3:10, 3:13, 3:20, 3:17 (13:00); 3:10, 3:12 (6:22); 3:11, 3:11. [none]
 
05/15 Run.  3.9 mi in 30:52 (7:54).  Kids had soccer camp at Miami Meadows.  Ran three laps around trail.  First loop was uncomfortable and painful (knees, hip, stomach cramps (dinner)).  The second lap started to loosen up and worked out a lot of the kinks, and flew on the last lap.  Having the MP3 player going helped me keep going.  [hot, cramps, knees, hip]
 
05/18 Run.  3.3 mi in 30:49 (7:54)
.  Ran early in the morning to drop movies off at Blockbuster and back.  Nice cool morning.  It took a while for my body to loosen up. [none]
 
05/19 Bike.  23.0 mi in 1:20:02 (17.5 avs).  Rode the bike from home to East Fork State Park along back roads.  The route is rolling hills, especially the last 8 mi.  Family picked me up. [none]
 
05/20 Run.  5.0 mi in 40:10 (8:02).  I got another early morning run in over rolling hills.  Since I have 8 weeks until tri-season starts, I'm experimenting without my orthotics to see if I can't find an alternative to test my theory.  I felt really good, but over the last mile when I began to feel a bit tired, I noticed a slight hitch in my step in the absence of the orthotics.  Later in the day I had certain areas that were unusually sore but I have some ideas on further adjustments. [hip]
 
--- Week's Commentary ---
I feel great about the swimming and biking this week.  Running wise I'm working through some kinks and still recovering from the Flying Pig Half and trying to prepare for more speed work.
 
With the more consistent yoga practice and added variety of moves I have been loosening up my right hip and both hamstrings and hip flexors which I think were the largest contributing factors to my getting orthotics and tendinitis.  This progress I believe is introducing new challenges to which I am experimenting with making adjustments.
 
I removed my orthotics and ran Sunday morning.  I plan on adding a heel insert in my right shoe as a compromise to lessen the amount of differential caused by fully removing the orthotic and see how that feels.
 
Tuesday will be my next 1650 swim fitness test.  I hope to get a good set of 800's in at the track this week, and if possible get in two rides this week.
 
I am registered for a 5K in mid-June and my first triathlon in early July.

Week in Review: 21.8 miles over 4 days (32.3 over 5 days prev week), endurance strength at 31 mpw (35 prev week); 8:25 avg pace (8:14 prev week); 67% PEavg (70 prev week). 1:007.1 miles ytd. Weight 126 lbs (131 prev week); Body fat = 9% (8.5 prev week).

Ø       Mon: Inactive Rest ~ Slacker Factor: Stomach virus.

Ø       Tue: Inactive Rest ~ Slacker Factor: Stomach.

Ø       Wed: Recovery ~ 4.1 miles on flat trail & road in 35:44 (8:43); 65-70% = 6:56, 70-75% = 11:10, 75-80% = 14:22, remainder under 65% for 71%PEavg. 71º avg w/ 73% humidity & 61º dewpoint. Slacker Factor: Stomach, dehydration, loss of muscle mass, & general weakness.

Ø       Thu: Non-Starter ~ 1.5 miles on flat trail in 12:35 (8:23); 65-70% = 1:15, remainder under 65% for 58%PEavg. 59º avg w/ 68% humidity & 48º dewpoint. Slacker Factor: Couldn't get started due to above symptoms.

Ø       Fri: Inactive Rest ~ Slacker Factor: Stomach.

Ø       Sat: Recovery ~ 8.1 miles on flat trail & road in 1:07:50 (8:22); all under 65% for 65%PEavg. 56º avg w/ 48% humidity & 41º dewpoint. Slacker Factor: Skipped the race I was supposed to do. Still weak, but getting better, and my fabulous 1-pack abs are back due to the mentioned rapid weight loss.
